Everyone eventually has to deal with a little belly fat — even those of us who naturally had flat stomachs in our younger years. But too much of this type of tissue can have a negative effect on your health. But how much is too much? That depends on several factors, but experts agree that if you're a woman with a waist circumference of 35 inches or more or a man with a waist measuring 40 inches or more, you're vulnerable to the dangers of belly fat.

It's not just about the way your jeans fit. Excess abdominal fat increases your odds of developing some serious diseases, including diabetes, dementia, heart disease and cancer. Want to tip the scales toward better health and a smaller waistline? Try these healthy techniques to help banish belly fat and get fitter.

Have you heard the saying "Great abs are made in the kitchen?" It's true — what you eat really matters. And that certainly applies to taking a healthy approach to losing belly fat. For starters, it helps to know what to eat — and what to avoid. Skip high-sugar foods and drinks. Take a hard pass on anything with high fructose corn syrup, chuck trans-fats from your pantry and limit your intake of processed white-flour breads and pastas. All of these foods can contribute to gaining belly fat.

Instead, load up on fiber-rich foods; these can help you feel full longer by stabilizing hunger hormones so you don't want to eat as often. Whole grains, legumes, vegetables and fruits are all good sources of soluble fiber, your belly fat-fighting sidekick. High-protein foods, including fish, chicken, eggs and dairy, have also been shown to reduce belly fat gain. They can help keep you feeling full and boost your metabolism, too. Good-for-you fats like olive oil and avocados also contribute to satiety, meaning you'll stay full and, as a result, eat less.

Get Moving to Get Losing

There's no single exercise that can blast away belly fat. Experts agree that spot reduction, such as doing hundreds of daily situps and crunches to slim your waist, isn't the best or healthiest way to get the job done. You'll likely end up with rock-hard abs under a layer of pudge. Instead, look for workouts that combine strength training, cardio and core work to reduce body fat and whittle your middle. As an added bonus, regular exercise can lower your blood sugar levels, reduce inflammation and improve the metabolism issues associated with carrying excess belly fat.

Even if you're new to fitness, you can start where you are. Go for a walk, hop on a stationary bike — just get moving. Running, walking, swimming and bicycling are all good ways to get your heart pumping. Start building fitness into your daily routine to make a habit of it. For example, you can start walking on your lunch breaks at work, or hop on the treadmill while your favorite TV show is airing. The less you have to go out of your way to get workouts in initially, the easier it'll be for you to make fitness a lifelong health-boosting habit and reach a healthy weight.

Lose the Lifestyle Limitations for Lasting Losses

Diet and exercise are important, but they're not the only things you need to address to shed stubborn belly fat. Reducing your alcohol intake, for example, is one beneficial adjustment you can make. Excessive alcohol consumption not only makes it easier to pack on pounds (it's all empty calories), but it also can damage your liver, increase your odds of developing health problems and increase inflammation. Alcohol has also been linked to suppressing your body's natural fat-burning abilities.

Other healthy changes to make include drinking more water every day, which can boost your metabolism and help flush toxins from your body. Reducing your stress levels is another key step. Stress is linked to higher levels of the hormone cortisol, which can cause your body to hold onto fat in your abdomen.

Lastly, make sure you prioritize getting a good night's sleep — every night. In one recent study from the journal SLEEP, researchers found a clear link between the amount of sleep people get every night and the amount of weight they gain, particularly around their midsections. Short sleepers, who sleep fewer than five hours every night on average, are at the highest risk of gaining abdominal fat. So rest up to boost your chances of maintaining a healthy weight.

It is possible to lose stubborn belly fat, but you may need to go about it in more than one way. On their own, diet alterations or exercise might not be enough. Instead, you have a better chance of burning belly fat successfully by increasing the amount and intensity of your exercise routine; cutting excess sugar from your diet; and ensuring that you get enough sleep at night. Although these changes can target belly fat specifically, they can also help you lose weight overall.

Exercise can help reduce belly fat, which is sometimes referred to as visceral fat. However, you cannot target belly fat with a specific exercise; rather, you simply need to burn more calories than you take in.

The U.S. Department of Health and Human Services recommends at least 30 minutes of moderately vigorous exercise at least five times a week. That's a total of 150 minutes per week. This doesn't necessarily mean that you have to take up running or renew your gym membership. In fact, incorporating a brisk walk or bicycle ride into your day are good places to start. Changing your habits in small ways, like parking further away from your office or opting for the stairs instead of the elevator, can help reshape your lifestyle.

However, if you enjoy going for a jog, it is important to note that running (or other vigorous exercise) for 25 minutes a day at least three days per week can yield similar results in half the amount of time. The general rule is that the harder you exercise, the quicker you'll chip away at that visceral fat.

And don't forget strength training: Try to get at least two sessions in per week of strength training using either free weights or machines. According to the lead author of a 2018 study in the journal Cell Metabolism, "regular exercise training reduces abdominal fat mass and thereby potentially also the risk of developing cardiometabolic diseases."

Watch Your Diet

You don't have to change your diet drastically to cut down on belly fat. In particular, cutting back on your daily sugar consumption can reduce belly fat, even if you start by reducing sugary beverages.

Sugar increases belly fat — even when it's coming from fruit juice. This is because the juicing process removes fiber and leaves just the sugar behind. Soluble fiber can reduce belly fat, which is why you should opt for whole fruits instead of juice. Eliminating sugary drinks, such as sodas, can also decrease belly fat. Replace that can of soda with a glass of water and reap numerous benefits. Additionally, try replacing a high-fat, sweetened dessert with an assortment of your favorite fresh berries.

For your belly's sake, focus on reducing carbs more than just counting calories or fat. Research suggests that incorporating monounsaturated fatty acids, such as oils, olives, nuts, and avocados, can help fight belly fat.

It may seem counterintuitive, but the experts at the American Heart Association agree that the Mediterranean diet, which is rich in "good" fats, can help lose weight and keep belly fat at bay. These foods are often higher in unsaturated fats, and they're also lower in calories and rich in nutrients. The Mediterranean diet largely consists of legumes, fruits, whole grains, and vegetables — and derives most of its healthy fats from food sources like olive oil, fish, and nuts. Aside from potentially helping to reduce belly fat, this type of diet can also lower the risk of heart disease.

Monitor Your Sleep

Research has shown that not getting enough sleep can cause abdominal fat to accumulate, especially in younger individuals. According to the Sleep Foundation, researchers have discovered that getting even an extra hour of sleep can make a big difference. The study in question showed that those who slept less than 5 hours per night were more likely to gain abdominal fat over a 5-year period compared with those who slept 6 or 7 hours each night.

Additionally, a 2019 study published in the journal Medicine showed that adults and children who got less sleep were more likely to be obese or overweight. These folks were also more likely to exhibit disordered eating behaviors and experience metabolic changes and a decrease in physical activity.

Stay Active Beyond Working Out

Staying active doesn't necessarily mean working out. Taking small breaks during the day can be crucial, especially if you sit for a large portion of the day. Research has shown a direct correlation between sitting for prolonged periods ― 30 minutes or longer ― and an increased risk of health problems, including obesity.

A 2017 study in the Annals of Human Biology showed that participants who sat for at least eight hours a day had 62% higher odds of obesity compared to those who sat for less than four hours a day. If your job involves sitting at your desk for eight hours a day, set a timer and get up for a few minutes every hour. This could involve taking a short walk, refilling your water glass, or simply standing and stretching. As an added bonus, this helps refresh your brain.

What exactly is a brand board template and why do you need one for your business? A brand board is an at-a-glance guide for all the visual elements of your brand. It's a final collection of your logos, fonts, color palette, icons, pattern, mood board inspiration, and more!

A brand board is a perfect solution for showcasing your brand in a cohesive, organized way, and also gives important insight into the overall look and feel of your brand.

This can be helpful, for example, if you're working with another creative and they need quick insight into the style of your brand, or maybe you're working with another designer down the line on something like a PDF guide or putting together a course. You'll be able to quickly and easily send over your brand board containing all the necessary visual info regarding your brand for them to follow. Even further, brand boards are also useful when you go to make your first hire! You can easily send your employee or VA your brand board for them to reference whenever needed.

What's Included

So, what's all included in a brand board? This can vary slightly from brand to brand, but here are the main elements I always include in my brand boards:

  1. Primary logo.
  2. Logo variation — this is a secondary logo that features some variance like shape, color, texture, background.
  3. Submark — this is typically a smaller, more condensed version of your main logo to be used in places like profile pictures, website footers, favicons (the tiny graphics on your web page tabs), etc.
  4. Color palette (usually 4-6 colors).
  5. Font selections.
  6. Icons, brand pattern, graphic elements.
  7. Mood board featuring your brand's inspiration imagery.

You'll see that almost every brand board includes the above elements, but I also like to include things like a business card mockup, Facebook/Etsy shop banner, Instagram Highlights, etc. if applicable.

How To Use

Included in this post is a free Illustrator template that you can use to customize to your own business! Use the step-by-step guide below to customize the template to your own brand!

  1. Download the brand board Illustrator template from the links found on this page.
  2. If you would like to download the original font used in the template, you can download it for free here.
  3. Open in Adobe Illustrator. (If you don't have Illustrator, you can try it out free for 7 days. Here's the link.)
  4. Start by adding your own branding elements to the board, starting with your primary logo, logo variation, and submark.
  5. Next, add your own brand colors to the color palette squares labeled "color" by double-clicking on the fill color swatch to the left.
  6. Add your color number values below the squares. (You can find the values by double-clicking the colors to view the hex, RGB, and CMYK values.)
  7. Tip: Use Coolors or Adobe Color to help choose your color palette, plus find their values so you can reference them from your brand board.
  8. Next, add your font selections. I also like to include links to where they can be downloaded or purchased as well.
  9. Add your icons, pattern, and graphic elements.
  10. Edit the mood board — copy and paste your imagery into the template and one by one resize your images making them just slightly bigger than the image box you want to place them into. Once you have resized them, send your images to the back of the image boxes.
  11. Once you have done this, select an image plus the box on top of it, right-click and select "make clipping mask." Here's a helpful article from Adobe on how clipping masks work.
  12. To edit the image within the clipping mask, double click into the box and scale your image to size using the Scale tool.
  13. To export your brand board, go to file > export > export for screens > update the file name of the artboard to what you would like it to be called and select where you would like it to be exported to.
